In this blog, Tyrone Bell, BPI Sports’ Training Expert, is back to discuss the intensity-boosting technique known as supersets.
“We’re going to cover the critical areas of this technique so you can effectively implement supersets, taking all needed considerations into account and reap the full benefits that this very effective training technique can bring.
WHAT ARE SUPERSETS?
Supersets in themselves are a simple technique; essentially just two exercises performed back to back, one after the other, with little or no rest in between. But all too often, because of the simplicity, trainers tend to throw any two exercises together, not really considering the full potential benefits that the right pairing can bring. So, we’re going to have a look at that.
WHY PERFORM SUPERSETS?
There are three main reasons why you’d want to perform supersets. First, simply from a time conscious point of view. The use of supersets gives you the ability to structure more volume. Second, the use of what’s called a pre-exhaust superset for a fresh type of stimulus. A method you can use to effectively push relatively easy beyond failure generating more metabolic stress and anabolic responses. We’ll look into this as well. Third, with the right structure and the right exercise pairing, supersets give us the ability to increase the intensity and stimulate the targeted muscles at different points of the muscles range. This means you target more of the targeted muscle’s full profile as well as encouraging growth responses such as muscle cell swelling and metabolic stress.
TIME EFFICIENCY
In your traditional, classic training format, you complete all of the sets of one exercise before moving to the next, resting for a period of time between sets. So naturally, a large percentage of your session is rest. With supersets though, that required rest period is cut right down and a lot of it is used to complete a set of another exercise instead. This allows you to complete the same amount of exercises in a much shorter period of time. So it gives you the ability to structure more density to your training session as you have more time up your sleeve. This results in a greater level of fatigue and metabolic stress creating a favorable hormonal response, which may lead to greater muscle growth.
Now, here’s the thing guys. When using supersets for time efficiency, your most favorable superset option is what’s called an agonist/antagonist pairing, or muscle groups that are opposite of each other. For example, pairing a bicep exercise with a triceps exercise, pairing a chest exercise with a back exercise, or pairing a quads exercise with a hamstring exercise. There’s a couple of reasons for this. First, from the point of view of rest. Let’s say you just completed a set of dumbbell chest press. The pecs are near fatigue, not to mention your assisting triceps and front deltoids. For optimal performance in your next set, they need rest. So if you hit it again with another compound chest exercise, your performance is seriously going to drop. But if you stack your second exercise of the superset up to be a back exercise – the antagonist muscle group to your chest – and in particular, a rowing exercise, you’re using a completely fresh set of non-fatigued muscles. So this would mean, while you’re working your back, your chest has a chance to recover so it’s ready to go again next set. Now not only from an interest of a rest point of view, but the antagonist/agonist pairing also holds some performance benefits as well. Several studies have shown that these types of supersets can actually increase force output during the agonist contraction because of reduce inhibition by the antagonist muscle and an increase in stored energy in the muscle. That means that if you precede your bicep curls with a set of triceps pushdowns, you actually may be able to perform more powerful contractions. This means greater mechanical tension and in turn, more muscular growth.
PRE-EXHAUST SUPERSETS
The next variation and reason for using supersets is the pre-exhaust superset. This focuses on first, using an isolation or single-joint movement to pre-exhaust the targeted muscle group before doing a compound movement to allow the secondary motor muscles to push the targeted muscle harder. In plain English, that means you start with an exercise that works just the targeted muscle, such as dumbbell front raises. When you’re done, you use an exercise that works the target muscle with the help from other muscle groups, for example a dumbbell Arnold press. The net result is that you’ll first exhaust the front deltoids with the front raise. Then you move to the Arnold press where the front delts get help from the triceps to keep moving the weight, pushing the front delts much harder than they would normally have to work when just performing the Arnold press.
An obvious consideration here guys is, your second exercise, the compound exercise, you don’t lift as much weight as you normally do. Your target muscle is already fatigued from the isolation exercise and yes, while the secondary assisting muscle groups are in play, you still won’t be able to lift as much if you pre-fatigued properly.
TARGETING THE MUSCLE’S FULL PROFILE
Different superset combinations can help increase muscle fiber activation. Essentially, this means you can use specific exercise combinations to increase the intensity of work on a specific muscle, helping to stimulate the entire profile of the muscle. This is what’s done through an agonist/agonist pairing, so two exercises working the same muscle group, one after the other. But what we’re looking at is smart pairing. This is where I see so many trainers getting it wrong – giving very little thought to this. This type of superset gives us the ability to do so much more than just bash the muscle up with more volume. It gives us the ability to stimulate the different muscle fibers at different points of the muscle’s range of movement.
Couple of examples: let’s use triceps. For the first exercise in our superset, we’ll perform overhead triceps extensions. This places the majority of the load focus on the long head of the triceps, and if you know your anatomy well, you know that this overhead position has the triceps contracting out of its fully lengthened position. So very quickly, before we go into the next exercise of this superset, what we need to consider is that exercise one is hitting the long head of the triceps as well as working the triceps out of its fully lengthened position.
So now, when it comes to the next exercise, we want to be sure it’s not going to hit the same points. So a smart exercise selection would be triceps dumbbell kickbacks where the short head of the triceps is now in the firing line. And again, if you know your anatomy well, you know that this position of the arm, tight to your side, has the triceps contracting to the shortest, tightest contraction point possible. These two triceps exercise pairings are a smart pairing because even though they target the same muscle group, you’re shifting the load focus onto different heads and shifting the emphasis of the triceps range. This will help ensure the full muscle profile is being stimulated.
Another quick example of this type of superset, but this time not changing the load focus onto different heads of the muscle. Instead, just concentrating on the muscle’s full range. Let’s use bench press as exercise one. The primary muscle being worked is the pectoral and the load focus is primarily through the pectorals’ external head. But let’s see where the range comes into play. With the bench, we are placing the load focus very effectively from this point of the range to here. Essentially, only part of the range is being worked – half of the movement – because as we know, the pectorals’ tightest contraction point is when our humorous crosses our body and we haven’t touched that part of the range yet.
So a smart superset pairing in this case would be to follow up the bench press with a modified cable press, which would service the untouched part of the pectoral range that the bench press couldn’t hit. So you see, in this example, we didn’t shift the load focus from different heads of the pectorals. In both the bench press and the modified cable press, the sternal head of the pecs are under fire. But what we did play with was shifting the focus to different points of the pectoral range of movement through the sternal head, selecting two exercises that place load emphasis at each point of the range. Granted, you do need to have a very good understanding of muscular anatomy to put to use highly effective agonist/agonist superset pairings. But to also take it to the next level, you need to understand the strength curve of exercises and how and when to use them to service a muscle at all points of its range.”

Remember your objective isn't to "win", it's to get out of the situation alive and unharmed if possible. 1.) Always Keep a Cool Head - Try to stay calm and do not panic. Panicking usually just makes the attacker angrier than they already are. If you stay calm you will have more time to think about how you are going to react to the situation as it unfolds. 2.) Defense Against Headlocks - If you find yourself accosted from behind and placed in a headlock, tilt your neck to the side of their elbow fold then tuck your chin in. This will make it impossible for your attacker to choke you. Then, completely relax and fall to the ground. This way your attacker will be forced to hold you up by your own body weight which is nearly next to impossible. This will force them to let you go. Then if possible try to make a run for it if they aren't armed with a pistol. 3.) Grabbed From Behind - If someone grabs you from behind using a Bear Hug, the best thing to do is to head butt them from behind. If you attempt to step on their heel or kick them in the groin, it will probably just infuriate your attacker. But the human skull is amazingly powerful. Just 2 good head butts from a lady, in other words, back of your head hitting their nose, is the equivalent of getting hit 4-6 times by a man. Once again, if this frees you make a run for it. 4.) Keep a Weapon Handy- If you work in an office, a pen or pencilmake a great weapon. As a general rule, use sharp objects to go after soft tissue, like an eyes, throat or belly for example. Anything solid and hard you have with you, like a can should be aimed at the bone. 5.) Move Side To Side - A moving target is a lot harder to hit. Try to stay as versatile as possible for as long as you can. 6.) Leave Forensic Evidence - If the worst happens and you find yourself in a situation that you feel is hopeless, dig in with everything you have. Wipe his blood on your clothes. These days forensics are so advanced. Leave a deep bite mark, if you can try to bite any major vein and don't let go. Nails - Also use your nails and scratch your attacker. I mean a nice long deep scratch. After the attack and if you are able, immediately call the police and do not take a shower. Let them get the DNA from your finger nails. If your attacker has a criminal history they might be able to find him in the criminal databases and identify them just from this information. Throughout the entire process keep calm and focus 100% of your energy on disabling your attacker and use your head. Never fight out of emotion. You want to do everything in your power to get through this situation and get back to your family as well as collecting Forensic Evidence so you can also bring your attacker to justice.

Carnality: Symptoms and Cure

It is a widely used word! Every Christian at some time or other has used this word -- for other Christians, of course. So much so that this subject has produced more heat than light in the Christendom. Carnality has been equated with every conceivable thing, (from using an expensive soap to keeping mustaches, and from keeping a dog up to walking through a certain street) all confusing and ridiculous. This word has become the best weapon to let down other believers. If you don't agree with some of his activities just label him as "Carnal" and you will get a lot of sympathetic ears (and gossiping mouth too) to spread your 'discovery' like a wildfire! Apparently, this subject has become so subjective that a pastor speaking objectively on this matter will himself be labeled Carnal or at least immature. The reason are obvious: many people do not care to use the Bible as the text when they speaks on this subject. Instead they rely on their feelings, prejudices, background, and 'inner voice' (which usually becomes intense when they see an opponent!), to decide what Carnality is! It is my aim in this article to examine what Carnality is according to the Bible, examine its symptoms, and then line up the remedy (from the Bible itself!) The word Carnal in the Bible means 'fleshly' or a person who walks according to the desires of the flesh. Flesh in such contexts refers to the Adamic or old sin nature. This old nature remains with us even after our salvation, and is removed only at our death. Inside us our old and new natures fight each other to gain control over us (Galatians 5:17). If the old sin Nature (or flesh) wins, it will dictate us how to walk. At this point we become fleshly or Carnal, because we are under the control of our flesh (ie our old sin nature). Hence, Biblically speaking, a person becomes carnal when he controlled by the old sin nature (or the flesh). Having defined carnality, we will study the symptoms of Carnality. It is amazing how people mix up their prejudices with a Bible doctrine, to come up with ludicrous ideas about Carnality. Recently a balanced and mature believer related an incident to me. A speech was scheduled for him during a missions tour. A little while before the meeting the pastor sensed some talcum powder on this brother's face. (He had applied it innocently, to avoid the sweat !). Immediately that pastor canceled the programme, labeling this believer as "Carnal"! Pitiful, isn't it ? But such incidents are common in Christendom. To avoid such foolishness in our judgement, we must rely on the word of God alone to study the symptoms of Carnality. We will base our study on I Corinthians 3:1-3 which is an important passage on this topic. I need not tell you that Carnality was a serious problem in the Corinthian Church. The Scripture says (1 Cor. 3:1) that Paul could not speak to the Corinthians as spiritual because they were Carnal. It is a strong word indicating that they were completely under the control of their Old Natures. Then he mentions the first symptom of Carnality : they were babes in Christ ! It means non-growth is the first symptom of Carnality. Imagine a person 20 years old, but lying in cradle and crying for bottlefeed ! This is the spiritual condition of the Carnal Corinthians. They cannot absorb deeper Biblical truths ! So childishness in spiritual matters is the first symptom of Carnality.
The second symptom is named as envying in verse 3:5. Envying means to grudge others good fortune, success or qualities. This means it is a symptom of Carnality when a believer cannot stand the prosperity of another believer. If the latter progresses materially, the Carnal believer will label him a show-off. If they grow in spiritual life, the carnal believer will label them as show offs. In short, the carnal believer grudges against the good of everyone else. [you should not wonder if you happened to see him in your Church too ! They are cosmopolitan from nature ! ] The third symptom is strife ( verse 3:3). This is the obvious result of envy. If you do not like someone's prosperity and success (Materially as well as spiritually), strife is inevitable. Such people do not NEED a subject for quarreling. They themselves will INVENT one! They help to multiply Churches (by division, that is), inform others about Church activities (because they dislikes remaining silent), and drive new believers away (because these new believers never expected strife among Christians). The fourth symptom is walking like men (verse 3:3), It means a Carnal believer imitates the unregenerate mankind, in strife, envy, and conduct. Boasting about one's spiritual affiliation is the fifth symptom (verse 3:4-5). It is a common practice to boast about one's denomination, affiliation and spiritual lineage but it is merely another symptom of carnality. The REMEDY is given Galatians 5:16. "Walk in The Spirit, and ye shall not fulfill the lusts of the flesh". It means that if we walk in the fellowship (or filling) of the Holy spirit, we will cease to be Carnal! The method involves confession of sins using 1 John 1:9. Every time we recognize a sin in our life, we must confess it immediately. We will be forgiven and the fellowship (filling) of the Holy Spirit will be restored to us. So Biblically saying the symptoms of Carnality are: Childishness, Envy, Strife, spiritual pride and a walk like nonregenrate mankind. Let us be careful to continually monitor our life and beat carnality by the filling of the Holy Spirit. Dr. Philip is a well known owner of Free Courses.

You may think rebounding is based off of athleticism or height, but this belief is false. Rebounding is a developed skill that anyone can acquire through proper training – specifically, strength and plyometric training. Since rebounding has many components to it, there are many drills you can do in order to improve your rebounding ability. This article will highlight what I believe to be the best training methods for turning any athlete into a strong rebounder.
#1: Squats
This is essential for athletes to work out their entire lower body. Squats are great for increasing muscle endurance and strength. The endurance will allow basketball players to jump higher, run faster and run longer. Leg strength contributes to staying low and boxing out your opponent. When you are able to hold your man and push them back, you will give yourself a better chance of grabbing the rebound. Almost everyone is familiar with the squat technique; start with your feet hips width apart and back straight. Push hips back with weight on heels until your knees are parallel to the floor. Use your leg muscles to push back up. In order to keep your body guessing, it is good to perform different squat techniques. Here are some variations of the squat.
- Body weight squat - Squat at high repetitions with your body weight. This method will increase muscle endurance while weighted squats will increase muscle strength.
- Back squat – Squat with the barbell rested behind your head on your shoulders and neck.
- Front squat –Squat with the barbell in front of your body with elbows parallel to the ground.
- Goblet squat – Squat with a dumbbell or weight plate held between your legs. Lower until the weight touches the ground and come back up.
- Overhead squat – Hold the barbell with a grip that is much wider then shoulder width. With arms fully extended overhead, perform squat. Note: this is one of the hardest squats because it requires good balance from the core and shoulders.
#2: Pull-ups
Pull-ups are one of the best exercises basketball players can do. They are especially useful for rebound improvement since the pulling motion is similar to the motion of pulling down a rebound. Pull-ups strengthen the back and arm muscles used when ripping down a rebound so you are more powerful during a basketball game. You can find a pull up bar at any gym, buy one for your home, or improvise with anything that will allow you to safely pull yourself up. Grab the bar with hands facing away from your face (or you can do chin ups when the hands face towards you). Using your back muscles, pull yourself up until your chin is over the bar; lower yourself until arms are straight. Aim for at least three sets for 8-12 reps. If you are experienced with pull-ups, try wearing a weighted vest or attached a weight plate between your legs. If you cannot complete pull-ups on your own, get a partner to help support you or use the assisted pull-up machine at your gym.
#3: Plyometrics
Vital for increasing timing and muscle reaction, plyometrics train your muscles to contact quicker and more explosively when jumping for a rebound. This explosiveness will also help you beat your opponents to the ball. Furthermore, plyometrics can increase your vertical jump, which is a huge component for becoming a better rebounder. Here are a few simple plyometric drills you can do pretty much anywhere.
- Squat jumps – Wearing a weighted vest, lower into a squat position and explode off the ground. Imagine yourself jumping higher each time in order to grab a rebound. Do three sets for 8-12 reps.
- Box jumps – Stand about 1-2 feet away from a sturdy box at an appropriate height for your abilities. Standing still, lower into a position similar to squat and jump up and forward onto the box. When landing, make sure you land gently on the balls of your feet so that less pressure is put on your knees. Again, wear a weighted vest to make this more challenging. Do three sets for 8-12 reps.
- Broad jumps – Start with feet hip distance apart and lower down to get more power. Jump as far forward as you can. Land softly and repeat this action as quick as you can. Limiting time on the ground trains your muscles to contract quicker. Do three sets for 8-12 reps.
#4: Weighted jumps
Weighted jumps are a sub category of plyometics because they train your muscle fibers to react more quickly. These exercises are ideal for basketball players specifically to increase vertical jump.
- Weight plate jumps- Hold a 5-10 pound plate over your head and try to touch the backboard. Complete this for 12-15 reps and go to the other side of the basket. Once you have completed two sets with weight, take a ball and repeat the drill. You will find it much easier to touch the backboard since the ball is significantly lighter than the weight.
- Weighted vest jumps - Stand at the foul line and throw or bounce the ball at the backboard. Wearing a weighted vest, jump as high as you can and reach the ball at its peak. Finish the lay-up or throw an outlet pass; complete 5 sets of 5 reps.
- Weight put backs- Stand in the center of the key about two feet in front of the basket. With arms extended holding a 5-10 pound plate overhead, jump straight up. Next, pivot towards the basketball and jump again as to finish the put back lay-up. Do three sets of 10 repetitions.
#5: Core
Your core is where all of your strength and power come from. The stronger your core, the stronger and more efficient your other muscles will become. If your core is weak, your other muscles will not be able to perform as efficiently. Therefore, a strong core is necessary to complement the exercises mentioned above. A strong core is also crucial for boxing out and moving your opponent. Most people think core is purely abdominals. However, training your core involves strengthening your back and shoulders as well. Do this routine 3-4 times a week and you will have a stronger core in no time.
· 25 push-ups
· 1 minute plank
· 1 minute wall sit
Repeat this cycle 4-5 times. Also, you can add in any abdominal drills you like to supplement these exercises.
