I am Mark and very soon I’ll be celebrating my 40th birthday.  I have four wonderful children and a very beautiful wife.  In 2009 after giving birth to our fourth child, my wife wasn’t happy with all of the baby fat.  She came to me with this idea about going to see a personal trainer at a new gym called Hitch Fit. I was hesitant with this idea because of the money we were going to spend but we worked through it and we both lost weight.  At that time I was in a position at work where I was always working and it seemed like I never had time for anything else.  I started gaining weight around my mid-section because I was not working out, not running and eating fast food all the time.  Just about two years ago I transferred to a more family friendly schedule and was able to work out and run all the time.  I went from benching 150 (yes, I know that is sad) to benching 250. I was getting stronger but since I was still eating fast food I kept gaining the inches around my waist.  I knew I needed to do something because whenever I looked in the mirror I saw the dreaded “love handles”.

My family has a whole lot of family health issues.  One day before I turned 30, my dad told me I was a spitting image of him until he turned 30 and that’s when he started gaining weight.  Now he’s obese and has several health issues.  He told me that was when I will start to gain weight and he wasn’t lying… Last summer we went to see my dad and at one point he looked at me and said I was looking big.  He said when you turn 40 you will get fat like me.  A couple weeks later we went on a float trip and someone had taken a picture of me, I noticed I was looking the worst I’ve ever been.   I weighed 219.8 pounds, I’ve always told myself I would never be over 220.

I knew I needed to do something…. I started eating healthier and lost 8 pounds in 8 weeks but I was not eating enough.  I was always tired and I didn’t have enough energy for anything.  In September, my wife and I went to a festival where she saw Micah and Diana, the owners of Hitch Fit. The next day my wife was texting all day.  I returned home from softball later that night and she said she had a surprise.  She was going to make me wait until Christmas but she was too excited for me to wait.  She told me she purchased the Hitch Fit program for me and I was going to start in November.  I looked at her with excitement but also with fear…  I was excited because I was still far from where I wanted to be but the fear of failing.   I asked her if I could start sooner and the next morning she set it up and I started my Hitch Fit program on October 3rd, 2016.

When I saw Micah for the first time and he did all my measurements, I was in shock with my waist and my body fat percentage.  Micah told me the steps my body would take and said it would take me 16 weeks.  I thought to myself “oh crap, 16 weeks of eating healthy and working out, I can’t do this.”  Oh by the way he was spot on with everything he said!!!  The first several days I was “hangry” like my kids would say.  During this transformation my kids asked how long I would be doing this diet.  I quickly corrected them and now they call it a “healthy way of living.” There was a lot of praying involved with this transformation, for the Good Lord to make me stronger and give me the strength to get through these 16 weeks.  In 16 weeks I dropped several inches and am now able to wear my very first uniform that I wore in 2001. That was worth every penny I spent on this transformation.  I may be done with the program but I will never be done with this healthy way of living.

In the constant quest to provide quality programs there are different variations within each one of the major program goals. These variations are dependent upon how much equipment is available, and how aggressivly the training schedule is.

The "Competitive Basketball Program" was designed with the serious athlete in mind! This workout includes full body Olympic training along with more advanced plyometric exercises for explosive power. This program requires the use of a fully equipped facility.

The "Gym Oriented Basketball Program" requires the use of a fully equipped gym but will help to achieve fitness goals quicker and in many instances will give the best performance increases in your game!

The "Dumbbell Oriented Basketball Program" can be done just about anywhere! It is an excellent program for those who want quality physical development and wish to train in the privacy of the home. Training with dumbbells requires more balance and control to perform the required exercises. It also enhances functional strength development for injury prevention.

    Here's a sample exercise from the Competitive Basketball Off-season Program:

    OLY - Hang Snatch High Pull View Video
    Exercise Description:

    Begin this lift by placing your hands in an overhand grip with palms facing your body. The width of your hands should be 16-18 inches wider than the total width of your shoulders. Lift the bar off the ground, or from blocks, to a standing position. Slowly lower the bar down until it is positioned slightly above your knee caps. This is the "Hang" position. Remember to keep your shoulders over the bar at the start of the lift. Keep your back flat and chest up as you elevate the bar until it reaches the upper part of your thighs. This first pull phase is controlled and is only for getting the bar into the proper position for the second pull phase. The second pull phase is very explosive and is initiated by extending your hips through the bar completely, shrugging your shoulders up, and pulling the bar as high as possible. Lead this pull phase with your elbows so the bar stays close to your body. Return to the hang position and repeat for the required number of repetitions. Once the first repetition is done you do not have to lower the bar back down to the ground. Start the remaining reps from the hang position.

    These Armed Forces PFT Programs will get you prepared for the PFT test. There are also running programs for either the 2 mile test or the 3 mile test. Ask your coach to get the running program!

    Throughout the length of these programs, the manipulation of the sets and repetitions for each exercise will be based on periodization concepts that involve changing the intensity and the volume of the workouts.

    The starting point of the program is based on an initial fitness level. With feedback, the actual progression of the program will follow the body's unique adaptation process to exercise. Fine tune the program to include all the exercises that feel the best!

    If following both the strength training and the running programs, success will be guaranteed!

    Push Ups (close position) (RO) View Video
    Exercise Description:

    Kneel down on the floor and place your hands flat on the floor, closer than shoulder width apart. With your shoulders directly over your hands, straighten your arms. Move your feet back, placing your toes on the floor, so that your knees are off the floor and your legs are straight. At this point, your body should form a straight line from your shoulders to your ankles. Your body should remain straight throughout this exercise. Keep your head and neck in line with your body so that your are looking down toward the floor. This is the starting position. In a controlled fashion, lower your body down toward the floor, bending your elbows, until your body is nearly touching the floor. Breath in during this phase of the exercise. Now, push your body up away from the floor, straightening your arms, until you have returned to the starting position. Breath out during this phase of the exercise. If you need to reduce the intensity of this exercise you can perform the pushups from your knees instead of from your toes!

    BENECIA, CALIFORNIA — Benecia police officers are being hailed for their kindness after helping to raise nearly $45,000 to help out a hard-working teen. Jourdan Duncan, aged 18, was down on his luck several month ago. His vehicle broke down, meaning he had to trek five hours daily to and from work. According to Inside Edition, Officer Kirk Keffer spotted him one night and asked him what was going on. Duncan told him about his car, and how he was walking to work and trying to pay for car repairs and college. Inspired by the 18-year-old’s work ethic, Keffer went to his local officer’s association to see if they could help, notes a GoFundMe page set up by Benecia police officers to help Jordan. They bought him a cool new bike to help with his commute to work. The GoFundMe has received some $45,000 in donations from across the U.S. Thanks to that, Jourdan was able to get a new car and now drives to work.     Bowie State Wallops Lincoln (Pa.) for Homecoming 86-14

    BOWIE, Md. - Bowie State University football has reason to celebrate Homecoming 2017, following an 86-14 rout of Lincoln (Pa.) University on Saturday  afternoon. The 86 points is the second highest single game point total in the history of Bulldogs football. Bowie State scored 94 versus Fairleigh Dickinson back on November 8, 1975. With the victory, #20 Bowie State improves to 8-1 overall, 5-1 in CIAA play and 3-1 in the Northern Division.



    As a team, the Bulldogs amassed 562 yards of total offense with junior Maurice Williams (Baltimore, Md.) accounted for 251 all-purpose yards which included a career-high 199 on 14 carries. Sophomore William Flowers, III (Baltimore, Md.) had a career afternoon as well, rolling up 186 punt return yards which included touchdown returns of 89 and 43 yards.

    Junior Amir Hall (Bowie, Md.) played just over two quarters and completed 14-of-19 passes for 238 yards and six touchdowns, tying his own single-game touchdown passing record. Fellow junior Lansana Sesay (Bowie, Md.) and redshirt senior Brandon Britton (Columbia, Md.) recorded two touchdowns each and tallied 139 and 79 reception yards respectively.

    Redshirt senior Robert Chesson (Annapolis, Md.) was responsible for 135 rushing yards on 12 carries and scored a pair of touchdowns.

    On the defensive side of the ball, redshirt sophomore Brendon Ashby (Germantown, Md.) and junior Tre’von King (Washington, D.C.) tallied seven tackles each to lead Bowie State. Senior Johnny Littlejohn (Silver Spring, Md.) and redshirt junior Keion Plater had six tackles each while juniors Jabari Robinson (Gaithersburg, Md.) and Derrick Tate (Baltimore, Md.) racked up five tackles apiece in the win.

    The Bulldogs intercepted Lincoln (Pa.) quarterback Vincent Espinoza (Madera, Calif.) three times with junior DeVonte’ High (Upper Marlboro, Md.) returning one for a 45-yard first quarter touchdown. The other two interceptions were by junior Kyle Jackson (Upper Marlboro, Md.) and sophomore John Johnson, IV (Washington, D.C.)

    The Lincoln (Pa.) Lions (0-9, 0-6 CIAA, 0-4 North) were led offensively by Espinoza’s 106 passing yards, Rameses Owens’ (Warrensville Heights, Ohio) 82 rushing yards and Andre Price’s 70 reception yards. Ramseses scored the visitors first points of the game at the 12:17 mark of the second quarter, scampering down the Lions sideline for a 41-yard touchdown. However, Lincoln (Pa.) trailed 34-7 at that point.

    The Lions were paced defensively by Rob Thomas, III (Cleveland, Ohio) with a game-high eight tackles and Rhamir Thomas (Washington, Pa.) ranked second on the team with five tackles.

    Bowie State extended its lead to 76-7 by the 7:43 mark of the third quarter before Lincoln (Pa.) scored their final points of the game with 3:02remaining in the third. Elijah Smith (Elmont, N.Y.) pounded in for a 2-yard touchdown and Cody Waddell (Elkton, Md.) added the extra point.

    Sophomore Gene Carson (Accokeek, Md.) added a fourth quarter, 20-yard field goal with 6:40 to go in the game and Williams scored from 1-yard out to account for the final 86-14 margin.


    The Bulldogs hit the road for their final regular season contest, traveling to Elizabeth City (N.C.) State University for a 1 p.m. CIAA divisional matchup against the Vikings.
